ATHLETE OF THE WEEK- TRAVIS HITE- The reason I am nominating him is because of his heart, his determination, and his involvement in trying to get people into the rowing challenge. He is always ready to go and give 100% effort into each workout. -Manirique Pena

1.) Reason for starting CrossFit: After grad school, I blew out my knee, gained 55lbs. and subsequently threw out my back. It killed me to have pain while doing small chores like unloading a dishwasher or getting winded while walking up a flight of stairs. One day, my coworker Laura showed up at a happy hour completely exhausted and way too happy for the condition she was in. She introduced me to CrossFit and here I am.
2.) Favorite thing about CrossFit Balance: The people, both trainers and classmates. The friends for cheering, supporting, and poking fun. The coaches for dragging me through workouts and answering all of my questions.
3.) Biggest Goal for 2013: A Muscle Up! For a big guy with back/core issues, this is my biggest goal right now

4.) Background in athletics/fitness: Played both indoor sixes and outdoor doubles volleyball throughout college

5.) Fun Fact: I grew up on a cattle farm, herding beef cattle, bailing hay, and building fences. If there was a "Travis" WOD it would be shuttle runs, farmer carry, sandbag toss, and stake driving.

WOD for Tuesday:

1a.) Back Squats:

5@ 50% of 1RM

5@60% of 1RM

3XAMRAP@ 70% (Rest 3:00 minutes between sets)

1b.) 3X10 Pull-ups

-Rest as needed-

2.) 3X10-15-Dynamic core--V-ups should be done with straight legs for speed.  Starting from lying on back with arms by sides, balance on butt and touch inside of elbows to outside of knees or fingers to toes.  Do 3X max reps in 15 seconds or 3 sets of 10-15 reps with perfect form.

Post weights to comments.

PROGRAM UPDATES-Looking ahead/template design for upcoming weeks:

Mon- Max Effort Upper Body (Sets of 5 and 3 repetitions)

Tues- Back Squats-Lower Body Repetitions

Thurs- Pulling- Upper Body Repetitions

Friday- Front Squats-Max Effort Lower Body

Repetition Day Set Schemes- We will approach this either at 3XMax Reps (with between 1:30-3:00 minutes of rest).  To prevent burnout, we will vary this depending on met con agenda for the week and perform 4X12 Reps.

Back Squats for repetitions/suggested approach- warm-up sets then:

5@50% of 1RM

5@ 60% of 1RM

3X AMRAP @70% of Max- Our goal would to perform between 12-16 reps.  Increase the load if you are exceeding this.  The following week our goal would be to increase the total number of reps with that weight.  For instance, if you had 34 reps (10, 12, 12) the first week aim for 38 reps following week (13, 13, 12).  That is progress.  Have fun with this.  We will continue this week/week.

We will continue to integrate the olympic lifts, conditioning, and gymnastic progressions within this template.

WOD for Monday

3XBarbell Warm-up:

5 Romanian Deadlifts

5 Hang Power Cleans

5 Front Squats

5 Push Press

5 Thrusters

Push Press

3-3-3-3-3

Complete 5 rounds for time:

9 Burpees

5 Hang Power Cleans

3 Thrusters (155/105lbs)
